Goal
Home training, 20-30 minutes
Eight weeks of equipment-free home training, 20-30 minutes a session. Progress comes from movement difficulty and shorter rests rather than load: incline push-ups become floor push-ups, squats become single-leg squats.
Who it's for
Busy people who cannot get to a gym, have a mat-sized patch of floor, and want to stay consistently fit.

The path
These phases show how this goal can develop over time.
Phase 1
Getting into rhythm
Three to four sessions a week, 5-6 exercises each, generous rests. Pick the easier variation so every rep looks good.
Phase 2
Harder variations
Swap to harder variations once you hit fifteen clean reps: lower the push-up surface, split the squat stance, add movement to the plank.
Phase 3
Making it stick
Shorten rests, raise session density, and keep a 10-minute version ready for days that fall apart.
Example activities in the first phase
A starting plan could include:
- 2 full-body sessions: squats, incline push-ups, bridges, planks
- 1 lower-body and core session
- 1 fifteen-minute mobility session
