A 4-day-a-week plan for busy schedules

A flexible mix of strength and cardio that survives schedule changes.

A sample four-day week

Monday: full-body A with squat, push, pull and trunk work. Wednesday: 25–40 minutes of brisk walking or run–walk. Friday: full-body B with hinge, lunge, push and pull. Weekend: 30–60 minutes of easy cardio or an outdoor activity you enjoy.

Strength sessions can take 25–45 minutes with 1–3 controlled sets per movement. Leave recovery between strength days when possible.

When plans change

Move a session rather than stacking two hard days to catch up. If only two sessions fit, prioritize full-body strength and add walking where you can. Consider the whole week's movement, not just checked boxes.

WHO recommends regular aerobic activity and muscle strengthening at least twice weekly for adults. This is one route toward that guidance, not the only one.
