Setup
Sit on top of a foam roller with your knees bent, crossing your right ankle over your left knee.
Execution
- Prop both hands behind you to support part of your body weight.
- Shift your weight toward the right glute, letting the roller press into the deep glute area.
- Roll gently back and forth around the upper glute area, pausing at the tightest spot.
- Sharp pain or numbness running down the back of the thigh and calf means you are on the nerve, not on a tight muscle: move the roller to another spot or stop for the day.
- Hold at that spot for 20-30 seconds, breathing evenly, feeling the tightness ease.
- Switch the crossed leg and repeat on the other side.
Breathing
Breathe slow and deep while holding a tight spot; exhaling helps the muscle release further.
Quick cues
- Shift the weight toward the side you're rolling.
- Roll gently, don't press too hard.
- Hold 20-30 seconds at each spot.
- Switch legs after finishing one side.
- Numbness down the leg, move off.
Common faults
Fault: Dropping all the body weight onto one side right away
Fix: Use the hands to support some weight and gradually increase the load on the roller.
Fault: Rolling too fast without pausing at tight spots
Fix: Slow down and stop for a full 20-30 seconds at each tight spot found.
Fault: Only rolling one side because the other feels more uncomfortable
Fix: Work both sides evenly — the more uncomfortable side is usually the one that needs it most.
