Lower Back SMR

Setup
Sit on the floor with a foam roller placed just under your lower back. Cross your arms in front of your chest, feet flat on the floor.
Execution
- Lift your hips off the floor and lean back, letting your weight rest on the roller at your lower back.
- Roll very slowly over short distances around the erector muscles beside the spine, avoiding rolling directly on the vertebrae.
- Pause at the tightest spot for 15-20 seconds, breathing slow and deep.
- If you feel a sharp pain shooting down the leg, stop immediately and do not keep rolling that area.
- Finish by lowering your hips to the floor slowly, without dropping down suddenly.
Breathing
Breathe slow and deep while rolling; exhaling helps the lower-back muscles release further.
Quick cues
- Roll in short, very slow passes.
- Avoid rolling straight on the spine.
- Pain down the leg means stop right away.
- Lower the hips slowly when finished.
Common faults
Fault: Rolling directly on the vertebrae instead of the muscles beside them
Fix: Shift the roller slightly off-center from the spine, avoiding the bony midline.
Fault: Leaning back too far, overloading the lower back
Fix: Lean back only slightly and increase it gradually as your body allows.
Fault: Continuing to roll despite a sharp pain shooting down the leg
Fix: Stop immediately and switch to rolling the glutes or hamstrings instead.
