Setup
Wear shoes that fit and still have cushioning. Pick a flat route with little traffic and no steep hills, and set a watch or phone to buzz every 3 minutes so you do not have to look at a screen. In hot, humid weather go early in the morning or late in the afternoon, and bring water.
Execution
- Warm up with 3-5 minutes of slow walking so the joints and the heart rate come up gradually.
- Fast round: walk very briskly for 3 minutes with short, quick steps and your arms bent about 90 degrees swinging front to back. Aim for somewhat hard: you breathe clearly harder and can still speak in short sentences but cannot chat freely, and you are not running.
- Easy round: walk at an easy pace for 3 minutes with loose arms, letting your breathing settle back to full sentences.
- Repeat 4-5 fast-easy pairs, 24-30 minutes in all. If you are new, start with 3 pairs and add one a week once the last session felt complete without gasping.
- Cool down with 3-5 minutes of slow walking, then stretch your calves and hamstrings.
- Chest pain, dizziness, an uneven heartbeat or unusual breathlessness means stopping completely, skipping any further fast rounds, and seeing a doctor. Chest pain that does not ease after a few minutes of rest means calling emergency services right away.
Breathing
Breathe steadily in time with your steps through nose and mouth, and never hold your breath in a fast round; if you cannot get out a short sentence in a fast round, slow down. The easy round is there to let your breathing recover: if you still cannot speak a full sentence when it ends, walk easy for another minute before the next fast round.
Quick cues
- Head tall, eyes ahead.
- Shoulders down and loose.
- Drive the elbows back.
- Land softly, roll through the foot.
Common faults
Fault: The fast round turns into a slow jog
Fix: Keep one foot on the ground at all times; to go faster, raise the cadence instead of bouncing.
Fault: The fast round is not fast enough, so the session is just a stroll
Fix: Use the talk test: breathing clearly harder than in the easy round, short sentences only. If you can still chat comfortably, quicken your step rate.
Fault: Skipping or cutting the easy rounds to finish sooner
Fix: Keep the full 3 easy minutes; that recovery is what lets you do the next fast round without overreaching.
Fault: Overstriding and slamming the heel down when trying to go fast
Fix: Shorten the stride, land under your hips and push off with the back foot's toes.
