Bench Press with Bands

Setup

Loop one end of a resistance band over each end of the barbell, anchoring the other ends to the base of the squat rack or a heavy plate on the floor. Lie back on the bench inside the rack and set the safety pins just below chest level, so a failed rep lands on the pins instead of on you.

Execution

  1. Take a grip wider than your shoulders, unrack the bar and bring it over your chest with your arms locked out.
  2. Inhale and lower the bar under control, elbows at roughly 45 degrees from your torso, feeling the band go slacker as the bar descends.
  3. Lightly touch your chest, then exhale and press the bar up hard to overcome the band's growing resistance near lockout.
  4. Lock the arms out at the top without slamming the elbow joint straight.
  5. If you stall mid-press, set the bar down on the safety pins or call your spotter — do not try to hold it, because the bands pull the bar down faster than a normal bench press.
  6. At the end of the set, guide the bar back onto the rack under control.
  7. Check that the bands are still securely anchored before every set.

Breathing

Inhale as you lower the bar to your chest, exhale as you press up against the growing band tension. Do not hold your breath at the bottom; if you have high blood pressure, heart disease, a hernia or you are pregnant, avoid this accommodating-resistance exercise.

Quick cues

  • Band gets tighter, push harder.
  • Elbows at 45 degrees the whole set.
  • Check the anchor before you lift.
  • Light touch on the chest, no bounce.

Common faults

  • Fault: Not checking the band anchor before lifting

    Fix: Pull-test the band by hand before loading the bar, to confirm the anchor holds firmly.

  • Fault: Letting the bar drop too fast because the band pulls it down

    Fix: Actively control the descent with your arms — do not let the band dictate the speed.

  • Fault: The elbows flaring wide as the band tension builds

    Fix: Keep the elbows at 45 degrees through the whole range, even where the band tension peaks.

  • Fault: Loading the same as a normal bench press and getting surprised by how much heavier the lockout feels

    Fix: Reduce the barbell load and let most of the resistance come from the bands.
