Backward Medicine Ball Throw

Setup

Stand with your back toward the throwing direction (open space, a wall, or a partner behind you), feet shoulder-width apart, holding the medicine ball with both hands in front between your legs.

Execution

  1. Squat down, bending your hips and knees, keeping the ball low between your legs near the floor.
  2. Exhale sharply and drive your hips and knees straight fast while swinging both arms back and up overhead.
  3. Release the ball as your arms pass just over your head, letting the hip drive transfer fully into the throw.
  4. Land in balance, without letting your torso fall backward with the throw.
  5. Turn around to collect the ball, reset to the start position, and repeat.

Breathing

Exhale sharply right as you release the ball, inhale as you lower into the setup. Do not hold your breath trying to throw farther; if you have high blood pressure, heart disease, a hernia or you are pregnant, skip this explosive throwing exercise.

Quick cues

  • Hips extend first, arms follow.
  • Release right over the head.
  • Land steady, don't fall back.
  • Use the whole body, not just the arms.

Common faults

  • Fault: Throwing mostly with the arms and shoulders while the hips stay passive

    Fix: Drill the hip drive alone with no ball first, feeling the explosive power come from the legs.

  • Fault: Falling backward excessively after releasing the ball

    Fix: Brace the core and stop the motion in an upright stance instead of continuing to fall with the momentum.

  • Fault: Releasing the ball too early while the arms are still low

    Fix: Wait until the arms are nearly overhead before releasing, so the hip drive fully transfers into the throw.

  • Fault: Standing too close to the partner or wall, making the ball's path unsafe

    Fix: Back up far enough that the ball completes its natural arc before it can hit a person or obstacle.
